I am not sure what to do in the third exercise.
i stay tall, tensing the whole body and pushing the shoulders down.

MAybe it is calve raises ?
Hook your fingers behind your back, open your shoulders and chest, standing up straight as you push your arms away from your back, It's a stretch mainly for the shoulders. :)
